The surge that arrives with shame rises and starts to clear on its own, as long as you stop summoning it back. What you call a bad night is rarely one wave. It's the same wave, called again and again by the rehearsing mind. This teaches your hand to leave the replay button alone while the wave does what waves do.
Use it for the hot face, the dropped stomach, the 11 p.m. review reel, the email you keep rereading, the moment someone's expression changes and your brain supplies seventeen explanations.

When you're ready, begin.
Nobody learns a fire drill during a fire. Walk it once when you're steady, and it's there when you're not.

The protocol
Four moves.
Move 01 · 0–15 sec
Name it
One word, out loud if you can: shame or guilt. Naming a feeling gives it edges, and edges mean it can end. The distinction matters: shame says I am bad; guilt says I did a thing. Only guilt has repair work attached.
Move 02 · 15–51 sec
Feet and breath
Press both feet into the floor and count the corners of the room. Then three rounds: in for four, out for eight. The long exhale is the mechanism, and the fastest way out of a thinking loop runs through the body.
Move 03 · 51–75 sec
One counter-sentence
One sentence that separates the act from the identity. The critic collapses behavior into character in a single move; your sentence reverses it in a single move. Keep it to one line, because length is where the critic gets back in.
Move 04 · 75–90 sec
One chosen motion
Stand. Drink the water. Put the phone face-down across the room. Type the next real sentence. Shame wants you frozen while it replays the tape, and any deliberate motion occupies the machinery the replay needs. It doesn't have to be productive. It has to be chosen.
Three rounds of four-in, eight-out take 36 seconds, so move 02 runs from 15 to 51 and the last two moves follow. The whole thing still ends at 90.

The 90 seconds
The idea that the body's surge passes in about ninety seconds, unless thought keeps restarting it, comes from neuroanatomist Jill Bolte Taylor's account of her own recovery in My Stroke of Insight. It's her observation rather than a controlled finding, and emotions vary widely in how long they last. Treat ninety seconds as a useful shape for the practice, not a deadline you're failing to meet.
Naming it
Putting a feeling into words reduces activity in the brain's threat circuitry (Lieberman et al., Psychological Science, 2007). This is why move one is a single word.
The long exhale
In a randomized trial, breathing that emphasized longer exhalations improved mood and lowered breathing rate more than mindfulness meditation did (Balban et al., Cell Reports Medicine, 2023).
Its scope
The reset interrupts a wave. It doesn't treat an ocean. Shame that is constant, crushing, or tangled with trauma deserves a professional partner, and finding one is the strong move. If you're not safe right now, call or text 988, or text HOME to 741741.
